Introduction — Protocols, Not Hacks
A protocol is a set formula for getting past a common obstacle or hitting a specific health goal. Each one is simple to run, built to take the least time for the biggest result, and able to work the first time and every time. This isn’t biohacking. A hack is a paperclip and some tape holding your glasses together, and it’s never a long-term fix. These protocols are the opposite: tools built on neural circuits, hormones, and neurotransmitters that were wired into you before you were born. You just have to learn how to reach them.
Because you already own the hardware, you don’t have to buy anything. Certain pills and powders help, and Huberman covers them, but behaviors activate the body’s own molecules so powerfully that nothing replaces them. No pill can stand in for exercise, or sleep, or stress control. As a colleague of his put it, better living through chemistry still requires better living.
The book comes out of a life, not a lab bench. A neuroscience course at nineteen set his direction, and he followed it through a PhD on neuroplasticity to tenure at Stanford at forty. Then the losses stacked up. The teacher who started him off, the two advisors who trained him, three childhood friends in one dark month — suicide, cancer, a heart attack, an overdose. Meanwhile he kept running into colleagues he barely recognized. Out of shape, in pain, complaining about their backs and their insomnia. Many of them were MDs and scientists. The people he loved were dying and hurting even though they knew the science, and knowing it didn’t seem to matter. So in 2019 he started posting tools online, and in 2021 he started the Huberman Lab podcast from a closet.
Chapter 1 — Protocols for Sleep
Sleep goes first because it sits under everything else. It shapes how you look, how you think, and how you feel, and the data say it likely decides how long you live. Most people need seven to eight hours. Nearly half of adults grade their own sleep an F, at least a third of Americans don’t get close to enough, and among high school students that figure climbs past 75 percent — right in the window when the brain wiring for mood, attention, and learning gets locked in. A good target: sleep well 90 to 95 percent of the nights of your life, and let the other 5 to 10 percent go to a work crisis or a great party.
Everything starts with light. A small cluster of neurons a few centimeters above the roof of your mouth, the suprachiasmatic nucleus, is your master clock. It runs a little longer than twenty-four hours on its own, which is a feature, because it lets light nudge the clock forward or back each day. Specialized cells in your retina carry the news to it, and they respond not to shapes but to brightness and to the particular wavelengths that show up when the sun sits low in the sky.
So get sunlight in your eyes as soon as you can after waking — five to ten minutes, within the first thirty to sixty minutes of your day. Not through a window or a windshield, no sunglasses, no brimmed hat, and never staring at the sun. Overcast doesn’t matter. Compare how bright it is at 8:00 a.m. under clouds to midnight the night before. Cloudy days make it more important, not less. Huberman picked this up in 1996 from Seiji Nishino, a sleep researcher at Stanford who stepped outside to face the sun every morning before going in to work. Morning light shuts off leftover melatonin, clears residual adenosine, and amplifies your morning cortisol peak by as much as 50 percent. That last part matters more than most people realize. Cortisol isn’t a stress hormone. It’s a wakefulness hormone, and it needs to spike within the first hour of waking and bottom out a few hours into your sleep.
Then close the loop at the other end of the day. Ten to fifteen minutes outside in the late afternoon or early evening, facing west if you can, buys you some protection against artificial light later. And in the final hours before bed, dim everything, especially overhead lights. The trick for timing it is your temperature minimum, which is roughly two hours before you normally wake. Avoid bright artificial light in the four to six hours before that. Wake at 6:30 and your temperature minimum is 4:30, so bright light is off the table from about 10:30 p.m. Bright light at night activates a brain region called the habenula, which raises cortisol, drops dopamine, and leaves you anxious and worse at learning the next day, separate from any sleep you lose. Amber or red bulbs work. So does candlelight, and so do glasses that block blue and green wavelengths.
Find your schedule and keep it. Kenneth Wright’s lab sent people camping for a week with nothing but the sun and campfires, and the confident night owls and confident morning larks all drifted toward sleeping at sundown. The light out there was four times more intense than what they got at home. Roughly a third of people do best asleep between 10:30 p.m. and midnight, a third do best between 8:30 and 10:00 p.m., and the rest are genuine night owls. If you’re unhappy with your sleep, try lights out by 9:00 or 9:30 for a week and see what happens.
Temperature does the rest. Your core has to drop 1 to 2 degrees to fall asleep, so keep the room between 65 and 68 degrees Fahrenheit, stick your feet out from under the covers, and skip socks. A hot shower, bath, or sauna before bed works by the same logic in reverse: you warm the surface, your hypothalamus compensates, and your core drops fast. Then run it forward in the morning. Program the heat to rise a degree or three starting an hour or two before your alarm, and you’ll get more REM and wake up sharper.
For the gaps, nap short. Fifteen to twenty minutes carries you through the rest of the day. Ninety minutes is the ceiling. In one of Matthew Walker’s studies, people who napped after a midday learning session held or improved their capacity to learn that evening while the no-nap group declined, a gap of about 25 percent. Non-sleep deep rest is the better option if napping wrecks your night. Ten to thirty minutes lying still, following a free recording, staying awake on purpose while your body goes deeply relaxed. It’s a modification of yoga nidra, it costs nothing, and unlike meditation it works the first time you try it.
The rest is mostly what to stop doing. Caffeine is an adenosine antagonist, which means it parks in the seats adenosine needs and your brain loses track of how long you’ve been awake. Keep it out of the eight to ten hours before bed, and if you crash in the afternoon, try delaying your first cup thirty to ninety minutes after waking. Alcohol is a potent REM suppressor and cuts the growth hormone and testosterone released overnight, so leave eight hours between your last drink and sleep. THC kills REM too, which is why people who quit report wild dreams. Keep screens out of the bedroom and off for the hour before bed. And for jet lag, five levers shift your clock, in this order of power: light, temperature, meal times, exercise, and social contact. Traveling east, start two days early — wake thirty to forty-five minutes sooner, get bright light immediately, caffeine early, and move your body within the hour.
Chapter 2 — Protocols for Exercise
An Indian physician named Susruta was prescribing exercise around 600 BCE. It should be taken every day, he wrote, and diseases fly from the presence of a person habituated to regular physical exercise. The prescription still holds. The problem is that people either skip it or do it badly and end up discouraged, injured, or both. What rarely gets said is that exercise done right gives you energy, adds years, and sharpens your focus for hours afterward. Research shows regular exercise can beat prescription antidepressants and talk therapy for lifting mood and lowering anxiety. It isn’t a cure-all. It’s just far stronger medicine than we treat it as.
Huberman learned the frame at sixteen, over several hours of phone calls with Mike Mentzer, a legendary bodybuilder turned trainer who charged him $150, most of his savings at the time. Mentzer barked. Don’t train much past sixty to seventy-five minutes. Use a full range of motion on every rep. Learn to feel the muscle you’re trying to train. Take the set to failure. Train three times a week and understand that you get stronger on the rest days, mostly while you sleep. Take a full week off every ten to sixteen weeks. And the classic, yelled into the receiver loud enough that Huberman had to move the phone from his ear: don’t listen to what anyone else in the gym tells you.
The point of a workout isn’t calories burned. It’s the stimulus you’re sending and the adaptations your body sends back. Run thirty minutes at a pace where you can barely hold a conversation and your heart rate climbs, you sweat, your muscles burn, and your immune system dumps inflammatory molecules into your blood. Do that for a while and your resting heart rate, blood pressure, and inflammation all land lower than where they started. Those adaptations last days and compound over months. They’re the actual gains.
The brain gets the same deal. Psychologists at the University of Pittsburgh randomized 120 older adults, average age sixty-seven, into walking or stretching. The walkers built up to forty minutes, three times a week, for a year. Their hippocampus grew by about 2 percent. The stretching group’s shrank by 1.4 percent. Exercise raises brain-derived neurotrophic factor, which opens a window for learning for several hours afterward, and that window isn’t limited to the movement that opened it. Six minutes of intense running improved twenty-seven adults’ ability to learn new words. The neuroscientist Rodolfo Llinas likes to point at the sea squirt, which swims freely as a juvenile, then anchors itself to a rock to filter feed and eats its own brain, keeping only what the new passive life requires. Sit still long enough and something less dramatic but similar happens to you.
Walking comes first, and not as an add-on. It’s the bedrock, the way morning sunlight is the bedrock of sleep. Aim for 7,000 steps a day and 10,000 if you can. Walk five to ten minutes after meals, when the benefit is amplified, and walk or pace five minutes for every thirty you spend sitting. The evidence is thick. A JAMA Network Open study tracked 2,110 people for about a decade and found significantly lower mortality at 7,000 steps. A Kyoto University and UCLA study of 3,101 adults found the same at 8,000. Danish and Australian researchers followed 78,340 adults for seven years and put the sweet spot for cutting dementia risk just shy of 10,000. A 2022 paper in Nature Medicine found 8,200 steps protective against obesity, sleep apnea, reflux, and major depression. The mechanism is repeated muscle contraction switching on an enzyme called AMPK, which one Salk Institute paper nicknamed the guardian of metabolism.
On top of that sits a seven-day template: three resistance sessions and three cardio sessions, arranged so they feed each other. Day one is long, easy cardio. Day two is legs. Day three is rest. Day four is chest, back, and core. Days five and six are the shorter, harder cardio sessions. Day seven is shoulders and arms. Each lifting session runs about 60 minutes, give or take 20, including a five-minute whole-body warm-up. Do four to nine work sets per muscle group, spread across two to three exercises at two to three sets each, with at least one compound movement in the mix. Take the first set of each exercise to failure in strict form and fight the weight for another three to five seconds after it stops moving. Rest two to five minutes between work sets. Soreness isn’t the goal and more volume isn’t either. The mantra is more weight or more reps, perfect form, pushing to failure. Write down every set in a notebook so you know what you have to beat. Then take a full week off every twelve to sixteen weeks, which is where a lot of the progress actually shows up.
The three cardio sessions each buy something different, and intensity scales inversely with duration. The long one runs 45 to 75 minutes at 60 to 70 percent of max heart rate, continuous, at a pace where you can just barely hold a conversation. An easier gauge: go as hard as you can while still breathing only through your nose. That one builds stroke volume, so your heart moves more blood per beat. The middle session is 25 to 30 minutes at 75 to 85 percent, and it tends to leave you energized and focused for hours. The short one is 6 to 17 minutes near your max, and it lands four days after leg day on purpose. Then add ten minutes of mobility work, two to four times a week — a deep sumo squat with a torso twist, knees behind the glutes, a reverse tabletop, and the Founder pose. All in, that’s about three hours of lifting and two hours of cardio a week.
Chapter 3 — Protocols for Stress Control
Fight or flight sounds science-y and explains almost nothing useful. Neither does the idea that stress is an evolutionary holdover, a system built for saber-toothed tigers and stranded in a world without them. The things that stress us now — an argument with someone you love, a pain you can’t explain, a worry about your kid, a payment coming due — have been stressing humans for thousands of years. Stress is nature’s attempt to create a single solution to all matters that might be, or actually are, urgent. That’s why the response looks the same no matter what triggers it. Cortisol, adrenaline, norepinephrine, and dopamine flood the system. Your visual field narrows, your attention locks onto the problem, time seems to slow, your thoughts speed up, and nuance evaporates into black-and-white thinking.
The useful model is a seesaw. Parasympathetic on one end, sympathetic on the other. Tilted parasympathetic, you’re calm and drifting toward sleep. Flat, you’re alert but calm, which is where you want to live most of the day. Tilted the other way, you’re energized, then stressed, then in full panic. Three things set that balance: your circadian rhythm, the sensory input around you, and whatever drugs you’ve taken. None of them are fast levers. Breathing is. The neurons in your brainstem that run your breathing are the one part of the autonomic nervous system you can grab hold of consciously, which is why David Spiegel at Stanford calls breathing a bridge between the conscious and unconscious mind. Inhales speed your heart up. Exhales slow it down.
That’s the whole basis for the physiological sigh, and it’s the fastest way to calm down that Huberman knows of. Inhale deeply through your nose until your lungs are full, take a second sharp inhale through the nose on top of it, then let a long slow exhale out through your mouth. One to three rounds. Often one does it. The double inhale reinflates alveoli that have stuck together — you carry 70 to 100 square meters of alveolar surface inside your lungs, about a tennis court — which resets your oxygen to carbon dioxide ratio. The long exhale activates a branch of the vagus nerve that slows your heart’s pacemaker. And it lights up brain areas that let you think straight again. Infants do it reflexively, dogs do it before a nap, and you do it in your sleep. Jack Feldman’s lab at UCLA mapped the circuit while a famous colleague mocked him at conferences for studying something as boring as breathing. Note what this means: when stress hits, take a deep breath is backwards. You want the big exhale. You can’t out-think adrenaline.
The sigh turns stress down in the moment. Cold turns your threshold up. Get into uncomfortably cold water three to seven times a week, one to three minutes a session, somewhere around 40 to 50 degrees Fahrenheit. A cold shower counts. Cold enough that you have to talk yourself into it and your breathing quickens once you’re in, but not so cold it burns or gives you a headache. Instead of watching a clock, Huberman suggests counting walls of adrenaline. Every time you feel the urge to get out and stay anyway, that’s one wall. Decide the number beforehand. Entering the cold slams the seesaw sympathetic within a second or two, and then you sit in an alert-but-calm state for hours afterward with dopamine still elevated. The deeper effect is what Hans Selye named eustress. When you choose the stress, and control how long and how hard it goes, your prefrontal cortex reads it as good for you, and that reframing carries over to stress you didn’t choose. One caution: wait at least six hours after resistance training, or do it beforehand, because cold blunts the muscle adaptations you just earned.
Two quieter tools round it out. Non-sleep deep rest, ten to thirty minutes lying down with a recording, buffers you against both acute and chronic stress and drops cortisol. Huberman does it at least weekly, and when people ask what he wishes he’d known younger, this is always the answer. And a five-minute meditation before you get out of bed, which works in a way that surprises people. Richard Davidson’s lab found anxiety measurably rises in the first week of a new meditation practice. That’s the point. Forcing your attention back to your breath when your mind wants to plan your day is stress you chose, on purpose, at a size you can handle. It’s resilience training, not calm training. If you feel the urge to get up before the five minutes are done, stay put.
Underneath all of it is a daily curve worth protecting. If Huberman could put one message across the sky, it’s that cortisol is not a stress hormone. Its job is making sure you have the glucose to meet the day. Get your morning cortisol high and your nighttime cortisol low. Stack three or four triggers in the first hours: ten minutes of bright light in your eyes, 16 to 32 ounces of water, 100 to 400 milligrams of caffeine, a workout or even five to ten minutes of jumping rope, and a cold shower. Then keep those same triggers out of your evening. When stress runs long, four supplements have some evidence behind them — ashwagandha at 200 to 300 milligrams taken only in the afternoon or evening, L-theanine at 100 to 200 milligrams, phosphatidylserine at 400 to 800 milligrams after 4:00 p.m., and rhodiola rosea at 200 milligrams. In one study, sixty days of ashwagandha cut cortisol by 22 percent in men and 25 percent in women. Try one at a time, keep the doses low, and talk to your doctor first. None of them replace the behaviors.
Chapter 4 — Protocols for Nutrition
Body composition matters more than weight. People carrying more lean mass and less body fat tend to live longer, and more than 70 percent of Americans are overweight with more than a third obese. One of Huberman’s MD colleagues put it bluntly: you don’t meet many obese eighty-year-olds. But losing weight isn’t the goal, because weight lost as muscle drops your metabolism and comes right back. Lift, eat at maintenance or 300 to 500 calories under it, and let the loss come out of fat. Huberman calls his approach the Clean Omnivore Diet.
The whole thing rests on one number he calls the complete-protein-to-calorie ratio. Your body needs twenty amino acids and can’t make nine of them, so those nine have to come from food. Foods carrying all nine are complete proteins. The question isn’t just whether a food has them, it’s how many calories you have to eat to get them. At 150 calories, scallops give you 29 grams of complete protein, chicken 28, lean beef 25, tofu 15, whole eggs 13, and beans with rice about 6. That means eating 700 calories of beans and rice to match 150 calories of chicken. Bacon is worse, at 400 to 500 calories to get there. Put high-ratio proteins at the center of the plate and aim for roughly 1 gram of protein per pound of body weight a day, 30 to 50 grams per meal. The fear about protein and your kidneys only kicks in around 3 grams per pound, a figure almost nobody reaches.
Carbs split three ways. Starches like rice, potatoes, and bread melt in your mouth, which is exactly why they’re easy to overeat, especially once you add fat and sugar. Chips let you put away 800 calories without feeling full, where 800 calories of steak is a pound of meat you’d never finish. Clean starches are fine, and if you train hard you need them to refill glycogen. Just keep them to a third of your calories or less unless you’re doing serious cardio or manual labor. Fibrous vegetables are the opposite story and most of us should eat far more of them. Aim for 35 grams of fiber a day if you’re a man, 25 if you’re a woman, and get it from vegetables rather than grains. There’s no such thing as an essential carbohydrate, but there are essential fats. Cook with olive oil, use avocado oil when you need a high smoke point, keep saturated fat moderate, and skip fried food.
Calories in, calories out still governs the scale. That’s thermodynamics, not opinion. But what you eat decides what the weight is made of and how you feel getting there. Huberman’s rules are short. Make 90 percent or more of your food single-ingredient and unprocessed. Drink 18 to 24 ounces of water on waking and about 80 ounces across the first ten hours of the day, plus your body weight in pounds divided by 30 for every 15 to 20 minutes of exercise. Eat two to four servings of low-sugar fermented foods daily, because a Stanford study run by Justin Sonnenburg found fermented foods beat even a high-fiber diet for building microbiome diversity. And eat fatty cold-water fish once or twice a week, or take enough fish oil to hit 1,000 milligrams of EPA a day. In one trial of sixty people with major depression, 1,000 milligrams of EPA matched Prozac, and the two together beat either alone.
On timing, he’s relaxed. Intermittent fasting works when it works because people eat less inside a shorter window. Match calories between a fasting group and a non-fasting group and the results even out. If restricting hours is easier for you than restricting portions, use it. Just know it’s not magic.
Chapter 5 — Protocols for Light
Light is energy, and your cells absorb it and put it to work. Sunlight carries the whole visible spectrum plus ultraviolet on the short end and infrared on the long end. Wavelength and intensity run opposite each other, so you can take a lot of red and infrared without harm, while a much smaller dose of UV burns you. That’s the whole frame: dosage and timing decide whether light helps you or hurts you. Chapter 1 used light to fix your sleep. This chapter uses it on everything else.
Three of the protocols will sound familiar. Get bright light in your eyes in the first hour after waking, ten to thirty minutes, or a 10,000 lux lamp if the sun isn’t up. Get outside again in the late afternoon. Avoid bright light in the hour before bed. The reason to repeat them here is cortisol. Get your morning cortisol high and your nighttime cortisol low, and a lot of other things fall into place.
The new instruction is to get sunlight on your skin, not just in your eyes. Twenty to thirty minutes outdoors at least three days a week, ideally daily, wearing as little as the weather and the setting allow. No substitute exists. You could fill your house with full-spectrum bulbs and it still wouldn’t match what’s outside. UV on skin makes vitamin D, and it does more than that. A 2021 paper in Cell Reports found UVB exposure raised testosterone in both men and women and increased reported romantic interest, an effect that vanished in mice lacking a molecule called p53 in their skin cells. A Swedish study of 29,518 women found that those who spent the least time in the sun had nearly double the mortality risk over twenty years compared to those who spent the most. None of this is permission to burn. Check the UV index, and when it’s high use a hat and sleeves or a zinc oxide sunscreen. Any sunburn is bad for you.
The last protocol is red and infrared light, and the science behind it is better than the wellness marketing suggests. Ten to thirty minutes on a long-wavelength device, three to seven days a week, covering as much skin as you can. It works through your mitochondria. An enzyme called cytochrome c oxidase absorbs long-wavelength light, which knocks nitric oxide loose and lets the enzyme use oxygen more efficiently, raising ATP production by 100 to 200 percent. The downstream effects show up in odd places. Dermatologists at Mount Sinai treated twenty-two people for acne with alternating blue and red light and saw lesions drop 46 percent at four weeks and 81 percent at eight. Shining 670-nanometer light on people’s backs for fifteen minutes cut their glucose response to a sugary drink by 27.7 percent. And Glen Jeffery’s lab had people look at a red flashlight for three minutes a day for two weeks. Nobody under forty changed. People over forty got better at telling colors apart, by as much as 20 percent, but only when they did it in the morning.
Chapter 6 — Protocols for Focus, Motivation, and Learning
Most of what people repeat about neuroplasticity is wrong. Every experience does not change your brain. Habits do not take twenty-one days. Your brain does not keep making new neurons past puberty outside the olfactory system. What’s true is better than the myths: you can rewire at any age, but only by running a specific sequence. Huberman calls it self-directed adaptive plasticity. Get alert. Get focused. Hold a state of urgency. Make errors. Rest. Repeat.
He came to this the hard way. After coasting through high school, he spent his sophomore year of college setting a timer and forcing himself to study until it went off. It was miserable at first, and then it wasn’t. What he eventually learned is that the discomfort was the point. He calls it limbic friction, the agitated feeling of asking your brain to change when your brain would rather not, since changing is expensive. Once he knew that friction meant the process was working, he started looking for it. Motivation can produce action, but action produces motivation just as reliably.
Step one is alertness, and the tools are ordinary. Sleep, NSDR, stress control, and being hydrated and not over-full. Then meditation, which works as a focus exercise regardless of what you focus on, because the redirecting is the rep. A New York University study found thirteen minutes a day improved deliberate focus and emotional regulation, and Huberman’s own lab found five minutes enough. If that still feels like too much, start with ten slow breaths before you get out of bed and restart the count whenever your mind wanders. Exercise, cold, caffeine, and clinical hypnosis all belong here too. So does putting your phone in another room, because studies show that a phone in a bag under your chair still costs you focus.
Step two is the state of urgency, which is a better word than motivation because you know what urgency feels like. The tool is mental contrasting, from Gabriele Oettingen’s research, and what makes it interesting is what it replaces. Positive thinking and visualization can undercut you. Picturing the win lights up your reward circuits enough that you feel less need to go earn it. Dwelling only on the obstacles stops you too. It’s the contrast between the two that generates energy. Her method is WOOP: name the Wish, imagine the Outcome and how it would feel, get hyper-realistic about the Obstacles including how you’ll react when things go wrong, then write if-then Plans for each one. It takes about ten minutes. Write it down and reread it when your drive slips.
Step three is errors, and this is the part people resist. If you can already do something, your nervous system has no reason to change. The gap is the signal. Aim for a difficulty that produces an error rate of about 30 percent for motor skills and 15 percent for cognitive ones, and don’t fake the mistakes. Then rest. Sleep the night after a learning session is when the rewiring actually happens, and brain recordings show the same firing sequences replaying. Micro rests matter too. Pausing five to thirty seconds between repetitions triggers replay of that firing pattern at ten to twenty times normal speed, right there in the middle of practice. Finally, rehearse by testing yourself. Roediger and Karpicke showed in 2006 that reading a passage once and then reflecting on it beat reading it over and over, for both retention and understanding. All of learning is anti-forgetting.
Chapter 7 — Protocols for Personal Growth
Six chapters of biology, and then this one, which Huberman says could just as well have been called Protocols for Thinking. What good is being rested, fit, focused, and resilient if you don’t enjoy your time with other people, or with yourself? Most neuroscience textbooks don’t even try to define what a thought is. Jennifer Groh at Duke has an answer: when you’re thinking, you’re running simulations using the sensory and motor equipment of your brain. Think of a cat and your visual areas fire, then maybe a smell, then a memory of a room. The longer you dwell on something, the richer that simulation gets and the harder it becomes to run a different one. Thoughts are roads, and they run downstream of how you narrate your life to yourself.
So the first protocol is to periodically ask whether your thoughts are on what you’re actually doing, and when they aren’t, pull them back with questions only the present can answer. How warm is this room? What does it smell like? How many people in this line are on their phones? Killingsworth and Gilbert at Harvard built an app that pinged about 5,000 people at random through their day and collected nearly 250,000 responses. Our minds are elsewhere close to half our waking hours. And being present during a dull task made people happier than daydreaming about something pleasant. A wandering mind is an unhappy mind, as they put it. Daydreaming isn’t the enemy, though. Save it for the shower, the drive, the dishes, and keep it away from the hard moments.
The next protocol comes from James Hollis, a Jungian psychologist in his eighties with five decades of clinical practice, and it addresses the tension between performing your outward roles and being true to yourself. His motto is Shut Up, Suit Up, Show Up, which sounds harsh and isn’t. Shut Up means stop whining and build a daily gratitude practice, and not a list. Spend a few minutes finding something you’d have missed without looking for it. Suit Up turns out to be about task switching. The deeper you get into one task, the more it costs to leave it, and switch costs run 15 to 40 percent in speed or accuracy. Athletes know this, which is why they have rituals. Dorian Yates ironed his clothes before every workout. A physical ritual beats a mental mantra, and what matters is having one, not which one. Show Up means holding yourself accountable to the roles you chose, because that’s where real self-esteem comes from. Telling yourself you’re enough doesn’t work if you aren’t showing up.
Then the counterweight: take time daily to update your internal maps. Leave stimulus-response mode. Do something for ten minutes that serves no ambition and no role, alone, with no phone and nothing to post. Or just close your eyes and watch what surfaces. Hollis’s clinical view is that people who never do this are the ones who make the choices that cost them years. Researchers in the Netherlands and the UK had 178 people keep a daily diary for twenty-one days and found that chosen solitude made people happier, and that days with more alone time were less stressful. A 2023 Nature Medicine analysis spanning sixteen countries and more than 93,000 people tied having a hobby to fewer depressive symptoms and greater life satisfaction.
The last two protocols are for wounds. For old pain, use expressive writing: fifteen to twenty minutes a day for four consecutive days about a hard experience, what happened, what you felt then, what you feel now. Set a timer and stop even if you could keep going. Quality doesn’t matter and nobody reads it. James Pennebaker started this work in the 1980s and it now runs to more than 1,400 papers. His first study found participants felt worse right after writing and then made fewer health-center visits over the next six months. It seems to work by engaging the prefrontal cortex through honest narrative rather than the amygdala. For grief, the reframe is that it isn’t sadness, it’s longing. Mary-Frances O’Connor at UCLA imaged twenty-three grieving women and found yearning lighting up the brain’s reward and motivation circuits. Your brain is still predicting a reward that can’t arrive. So spend ten to thirty minutes a day feeling the attachment fully rather than dodging it, because avoidance blocks the learning your brain needs to remap. And drop the what-ifs. A psychologist friend told Huberman that “if only” are the two most destructive words we can think.
